I'm late 30's and in the best shape of my life. Here is a list of things you should be doing if you don't:
--Lift heavy at least 3x week.
--Cardio sessions of 30-40 min at least 4 times per week. This is important for longevity, even if you don't carry excess fat.
--Eat clean. Cheat days are nonsense. Avoid sugar, dairy, seed oils, processed food.
--Just drink water, and lots of it.
--Get a goodnights sleep. You are a fool if you think "I only need 5 hours" or other nonsense. Read Why we Sleep. Consider an 8 sleep or chili pad to enhance your sleep.
--Get a Whoop or Oura Ring to track your health metrics and tweak things to improve HRV, REM sleep, etc. This will give you a good picture of how healthy you are (HRV, resting pulse, etc.)
--Don't drink too much. Or just don't drink period.
--Don't use too much caffeine. Everyone says "Oh I sleep fine even though I have 6 cups of coffee a day" but I rarely find the people who say this are actually healthy.
--Supplement with Vit D, fish oil, and probably resveritrol.
--There are other things that I think are important but don't have as much scientific basis quite yet: do meditation and breather work (eg Wim Hoff); get cold exposure a few times a week via an ice cold shower or cryotherapy or, ideally, an ice bath.

Dairy is 180 as long as you're not lactose intolerant, which is crucial.
I'd also add weekly sauna sessions and, most importantly, a healthy family-social-spiritual life. Being actively religious, having good friends and family you hang out with often and also just care for, as well as being religious and involved with religion are all strongly correlated with happiness and longevity.

When the studies say that cardio causes longer life, is there still an effect once you control for calories burned by exercise and thus lower bmi? Put differently, are we really sure that cardio has a benefit that cannot be duplicated by 3x heavy weights per week + losing weight?

I feel like the older you get, the more you recognize cardio is the important form of exercise, rather than lifting. It keeps you spry, keeps you at a healthy BMI, makes arterial plaques less likely to break and cause a clot, reduces fatty streaking in arteries, and it even puts you in the mood for healthy food, rather than convenient foods. There are mental health benefits as well for things like long distance running: it gets you outside, it keeps you away from screens and emails and phone calls for an hour a day, gets you in the sunshine, and the chicks you meet running marathons are way hotter than the CrossFit centaurs.
I went big on the lifting in high school, college, and post-college in the army. The winter after I had set my all-time best deadlift of 505lbs, I went back country skiing with some of my high school buddies and was stunned that I completely gassed out on an otherwise not hard climb and descent. I realized that if I wanted to actually see and experience the world, getting lighter and doing more cardio is the way to go.

The only real way to push ur heart to 90% of max HR by lifting heavy is to go REALLY heavy all the time; which I would not recommend b/c the risk of injury is exponentially higher. Cardio helps strengthen the heart, which is part muscle. Even normal lifting won't really have you in the 70-80% range. You NEED some sort of cardio to pump up the heart.
Lifting for ur muscles, cardio for the heart.
